EVERYBODY:

10-15′ WU
4′ tempo @ HMP
3′ easy
5x100m strides, jog back to start
4-5×4′ @ 5K effort, 90s easy

10-15′ CD

MARATHONERS: Extended the first tempo to 8′, top the workout up with 8′ tempo @ HMP, slow the 4′ reps down by 10-15s/K

TRACK VERSION

15′ WU jog

2 laps of jog the corners, stride the straights

1K tempo @ HMP

200m jog

1 lap of jog the corners, stride the straights

400m easy

MAIN SET:

3-5x1K with 200m jog recovery @ 5K effort

CD-10-15′ CD

MARATHONERS: Extended the primer to 2K, and top up with a 2-3K tempo @ HMP
